Derek Lunford’s Off-Season PRs: Chest Training

Hitting personal records (PRs) in the gym can help athletes stay motivated and on track during the off-season. Higher load training (often associated with hitting PRs) produces superior strength gains, leading to superior muscle growth over time via increased neural drive, mechanical tension, and the principle of progressive overload. (1)

The reigning Mr. Olympia champion Derek Lunsford published a video on his YouTube channel sharing his high-volume chest workout to stimulate new muscle growth in the off-season

Derek Lunsford’s Off-Season Chest Workout

Here is a summary of the training session:

Incline Dumbbell Press

Incline Machine Chest Press

Decline Machine Chest Press

Pec Deck Flyes

Cable Flyes

Check it out below:

[Related: A Guide to the Best Pre-Workouts, Tested and RD Approved]

Incline Dumbbell Press

Lunsford opens with resistance band pull-aparts and light incline dumbbell presses to prime his chest. He has focused on thorough warm-ups as a preventative measure against potential injuries this off-season.

For the first working set, Lunsford presses 60-kilogram (132-pound) dumbbells with a deliberate, slow tempo to maximize time under tension (TUT) and promote hypertrophy. Equipped with elbow sleeves for added support, he performs six repetitions with 70-kilogram (154-pound) dumbbells.

“I’ve never touched 80 kilograms before and I get a little nervous before doing these heavier weights,” Lunsford admitted before hitting a PR on the incline dumbbell press. He performed seven reps with the 176-pound dumbbells.

Lunsford maintains total weight control while attempting a PR, especially when transitioning between the eccentric and the concentric phases.

Those are where you are most vulnerable to injury.

Lunsford said he won’t chase a new incline bench press PR for the next few months. Instead, he will focus on performing more reps with the 80-kilogram dumbbells.

“Next time, I want to do eight to 10 reps [with 80 kilograms],” Lunsford said. “Once I do these weights a few times and feel confident, I might bump up the weights again.”

Incline Machine Chest Press

Lunsford employed slow eccentrics and paused at the top of his range of motion (ROM) for peak contraction. He started with 45-pound weight plates on each side of the incline chest press machine.

Lunsford progressively increased the load, using three plates for the second and four plates for the top sets. After performing eight reps on the final set, he performed a double drop set.

Decline Machine Chest Press

Lunsford lowered the handles to chest level for a deep stretch during the eccentric. After hitting mechanical failure (where form starts to break due to fatigue), he performed partials in the bottom half of his ROM

A randomized controlled trial published in the European Journal of Sport Science found that partial ROM training at long muscle lengths produced greater muscle hypertrophy than full ROM or partial ROM at short muscle lengths. (2)

Pec Deck Flyes & Cable Flyes

Lunsford transitioned to pec deck flyes to bias the inner pecs. He maintained slight elbow flexion throughout the exercise and pauseed in the bottom position. He targeted his upper chest with low-to-high cable flyes on a functional trainer before concluding the workout with high-to-low flyes to load the mid and lower chest.

During the final set, Lunsford mimicked performing the crab pose to deepen his mind-muscle connection. Lunsford will attempt his first title defense at the 2024 Olympia on Oct. 10-13, 2024, in Las Vegas, NV.

Daiki Kodama (83KG) Bench Presses 231 Kilograms, Breaks IPF Raw World Record

Japanese bench specialist Daiki Kodama is widely regarded as the master of bench press in the International Powerlifting Federation (IPF). He wrote another chapter at the 2024 IPF World Bench Press Championships (WBC) in Austin, Texas.

Kodama competed on May 24, 2024, in the 83KG class and extended his raw bench press world record to a colossal 231 kilograms. Take a look at the lift below, courtesy of the IPF’s Instagram page:

Kodama is a popular and charismatic lifter. He always looks relaxed and happy, even before coming out for a world record attempt. The venue lit up as he emerged from the wings and responded to the crowd’s cheers with a smile and a wave.

Kodama was all business when he got the platform, as 231 kilograms is a serious weight for the bench press of a lifter who weighed in at 82.35 kilograms. He took the barbell in the maximum grip width permitted in the IPF, with forefingers covering the rings. He used wrist wraps and a lifting belt to support him and aid stability.

Like many on the Japanese team, Kodama employs a two-part descent: he lowers the bar a short distance and then tightens his lats before taking the barbell all the way to his chest.

The press was slow and tough but Kodama kept his position beautifully and locked out the weight successfully. On receiving the referees’ approval, Kodama shook hands with the platform crew and then did a lap of honor, high-fiving everyone from the referees to the camera crew and commentators.

Once the medal ceremony was over, the audience spilled onto the platform to congratulate their hero; a mob formed around Kodama, wanting to shake his hand and photograph him. Ever the good-hearted champion, he had a word and a smile for everyone.

2024 IPF World Bench Press Championship Results — Daiki Kodama (Japan), 83KG

Bench Press

210 kilograms

217.5 kilograms

225.5 kilograms — IPF Open World Record

This is Kodama’s 23rd world title, but at 45 years old, he is far from finished. He moved up from the 74KG class last year, which has given him new horizons and the benefit of not having to cut weight

Kodama will lift for the second time at the World Bench Press Championships on May 29, this time in the equipped discipline. Watched live on the IPF YouTube channel.

Why Hormonal Health Is Vital to Any Corporate Wellness Strategy

Hormonal health is becoming increasingly important among women but impacts all genders, making it crucial for employee productivity and general business success
Signe Svanfeldt is the Lead Nutritionist at Lifesum, a highly popular healthy eating platform

Hormonal health is an issue for all employees, and leaders can support their teams by effectively prioritizing it in the workplace and managing related issues by embracing an open and flexible mindset.

Women’s hormonal cycles span approximately four weeks and evolve across life stages, impacting work performance if not managed effectively.

Lifesum’s U.S. Workplace Wellbeing Trends report shows that 40% of Gen Z and Millennial women are willing to quit their jobs tomorrow for one that better supports their female cycle. This finding alone should be a huge wake-up call for organizations.

And the economic figures are deeply concerning. A recent US study shows that menopause costs American women an estimated $1.8 billion in lost working time per year, while a recent UK study shows that one million women left their jobs due to menopause symptoms.

To help today’s diverse workforce, employers must offer relevant support and information tailored to women’s changing needs.

Supporting Women in the Workplace

Employers can effectively support women’s hormonal health by prioritizing educational resources and workshops covering topics such as how nutrition impacts hormonal health, the menstrual cycle, reproductive health, and the impact of hormonal fluctuations on overall wellbeing.

Providing a nutrition-first approach can help employees make smarter food choices and provide a holistic understanding of dietary impacts on hormonal balance. Last year, Lifesum became the world’s first company to launch a Hormonal Meal Plan, which provides personalized health insights, guidance and support, recipes and feedback on macronutrients, and is trusted by some of the world’s leading organizations to increase workforce wellness outcomes.

Offering a nutrition-led solution benefits all employees, promoting a healthier and more productive workforce.

How Nutrition Impacts Hormonal Health

Nutrition is crucial to achieving and maintaining good hormonal health. However, the prevalence of ultra-processed foods (UPFs), excess sodium, saturated fats, and refined sugars within the Standard American Diet poses a significant threat to hormonal balance.

Without a well-rounded, nutrient-rich diet, which includes adequate portions of complex carbohydrates, lean proteins, and healthy fats, the body struggles to produce and regulate hormones effectively. An imbalance may lead to adverse outcomes, including insulin resistance and erratic hormone fluctuations, undermining overall performance.

How Hormonal Health Impacts Business Success

Hormonal health impacts all genders, and is crucial for business success, as it regulates various bodily functions, and impacts stress, mental health, and productivity–all essential for peak performance.

Hormones act as crucial messengers, regulating physiological functions like growth, metabolism, mood and reproductive health. Maintaining hormonal balance is vital for optimal bodily performance and overall wellbeing. Recognizing and addressing this is key.

While progress has been made in understanding mental health in the workplace, there remains a blind spot regarding hormonal health and nutrition.

Despite historical associations with reproductive health and gender stereotypes, hormonal health is being redefined beyond traditional boundaries. Recognizing that many wellbeing challenges stem from hormonal and nutritional factors is crucial for holistic employee health.

Breaking the Hormonal Health Stigma

Hormonal health is a universal concern, yet certain aspects, like women’s hormonal health, remain taboo.

Employers must implement strategies to dismantle the stigma surrounding hormonal health. By fostering openness and flexibility, employers can prioritize hormonal health, leading to a happier, more productive workforce.

Educational resources, such as nutrition programs and healthy eating platforms like Lifesum, can equip employees with the knowledge to understand the impact of dietary choices on hormonal health.

This proactive approach contributes to a healthier, more informed workforce.

Gen Z & Hormonal Health Support

Gen Z and Millennials dominate today’s workforce, so understanding the significance of hormonal health and the positive effects of nutrition on workplace outcomes is crucial. This demographic seeks tech-driven initiatives that prioritize inclusivity and overall well-being.

While fertility and family planning benefits remain essential, this generation recognizes the impact of lifestyle factors like nutrition, exercise, and stress on hormonal health. Employers need to offer multifaceted hormonal support to cater to diverse needs effectively.

Personalized Hormonal Health

Individualized and holistic health strategies play a vital role in managing hormonal health. These customized interventions are based on an individual’s specific hormonal profile, and take into account genetic and lifestyle factors.

By addressing lifestyle elements holistically, such as nutrition and stress management, these strategies can foster preventive care, empower patients, and minimize the likelihood of adverse effects.

Recognizing the symbiotic relationship between physical and mental wellness, these approaches have the potential to promote sustained hormonal equilibrium and enhance overall quality of life.

Rethinking Hormonal Health

Innovations in hormonal health are reshaping our approach to well-being, and fostering a new era of workplace wellness, which empowers everyone to live a longer, healthier life.

The rise of functional medicine and preventive healthcare enables individuals to delve into their foundational hormonal health. Shifting from reactive to proactive care, monitoring comprehensive health indicators, including hormonal balance, lays the groundwork for long-term wellbeing.

Additionally, wearable technology advancements provide insights into hormonal imbalances affecting sleep quality, food cravings, weight, and stress levels.

Employers can prioritize hormonal health through an open, flexible attitude that can help to improve awareness and reduce stigma. A nutrition-led approach is important and can foster a happier and more productive workforce.

This was Burton’s first victory of 2024 in three attempts. He had previously placed second at the 2024 Arnold South America and third at the 2024 New York Pro. Burton ranked eighth at the 2023 Mr. Olympia contest.

Second Place — Emir Omeragic

Omeragic looked much better in Anaheim than he did at the 2024 New York Pro, where he placed ninth. He is in his third pro season, and this is his third runner-up finish. To qualify for the 2024 Olympia, Omeragic must score his first career pro win before Sept. 15, 2024. Based on this finish, he has the potential to do that.

Third Place — Krystian Wolski
